Reps in reserve, or RIR, tells you how many more good repetitions you think you could perform before reaching muscular failure.
If you stop a set and believe you could do two more clean reps, that set ended at 2 RIR.
If another full rep is impossible, you are at 0 RIR.
Simple idea.
Very useful tool.
But it is still an estimate.

What are reps in reserve? Reps in reserve estimates how many more good repetitions you could complete before failure. A set at 3 RIR means about three reps remain. A set at 1 RIR means about one remains. At 0 RIR, another full repetition is not possible.
For most strength and muscle-building workouts, working around 1 to 3 RIR gives you a useful balance between effort and fatigue.
You do not need to hit failure on every set.

The difference between 1 and 2 RIR can be useful.
The difference between 7 and 8 RIR usually matters far less.
7 Essential Rules for Using Reps in Reserve
1. Count Only Good Repetitions
This is my first rule.
Decide what a good rep looks like before the set begins.
Suppose you are doing a squat.
Your first eight reps reach the same depth.
Then you shorten the range just to keep going.
I would not count those short reps when judging RIR.
The same applies if:
- A curl becomes a full-body swing
- A spotter starts lifting part of the bench press
- Your leg press range becomes much shorter
- Your rowing technique changes completely
Repetitions in reserve should refer to good reps performed with your chosen technique.
If your definition of a repetition changes, your RIR number loses meaning.
2. Treat RIR as an Estimate
You cannot know your true RIR with perfect certainty unless you keep going until failure.
Think about that.
You stop at what you believe is 2 RIR.
You are predicting something that did not happen.
That is why RIR is useful but imperfect.
The newest systematic review of RIR accuracy included 26 studies.
It found that estimates became more accurate when lifters were closer to muscular failure.
Accuracy also tended to improve with heavier loads.
Estimates became less accurate when repetition counts increased and loads became lighter.
This tells us how to use the tool.
Do not pretend every number is exact.
3. Use 1 to 3 RIR for Most Hard Muscle Building Sets
If muscle growth is your primary goal, I would start most hard-working sets around 1 to 3 RIR.
You are close enough to failure for the set to be demanding.
You still avoid taking every set to the limit.
A 2024 meta-regression found a relationship between proximity to failure and muscle growth.
Muscle growth tended to increase when sets finished closer to failure.
But the research did not identify one magic RIR number.
A separate 2024 study compared training to failure with sets stopped around 1 to 2 RIR.
After eight weeks, quadriceps muscle growth was similar between conditions.
The failure condition caused greater repetition loss and more acute fatigue.
That is why I would rather use failure as a tool than.
4. Strength Training Does Not Require Failure
Strength differs from muscle size.
The 2024 meta-regression found little relationship between estimated RIR and strength gains across the available studies.
The current 2026 American College of Sports Medicine position stand also found that training to momentary muscular failure did not consistently improve resistance training outcomes.
For strength, heavy loading was a much clearer factor.
So if your goal is a stronger squat, bench press, or deadlift, do not make every working set a grinder.
Around 2 to 3 RIR is a useful starting point for many heavy strength sets.
Sometimes you can move closer.
You do not need 0 RIR every session.

5. Calibrate Your RIR on Safe Exercises
This is the step many RIR articles skip.
You have to learn what the numbers feel like.
Pick an exercise where reaching failure is reasonably safe.
For example:
- Leg extension
- Machine chest press
- Cable curl
- Machine row
Suppose you think you are at 3 RIR.
Remember that feeling.
Then continue the set.
If you perform exactly three more good reps before failure, your estimate was close.
If you perform seven more, your internal 3 RIR is too easy.
That is useful information.
You do not need to do this on every set.
Calibrate from time to time.
6. Expect RIR to Be Harder on High Rep Sets
A heavy set of five is quite different from a set of twenty-five lateral raises.
High rep sets burn.
Your breathing changes.
Discomfort rises.
That makes it harder to know whether your muscles are truly near failure or you simply want the set to stop.
The 2026 systematic review found that RIR accuracy fell as repetitions increased and the relative load decreased.
So accept more uncertainty on light, high-rep work.
Your estimated 2 RIR might really be 3 RIR.
The system can still work.
7. Use RIR to Guide Progress, Not to Replace a Program
RIR is a tool.
It is not a complete training plan.
You still need:
- Suitable exercises
- Enough training volume
- Good technique
- Rest between sets
- Progressive resistance
- Recovery
- Consistency
Use RIR to adjust effort inside that plan.
Do not show up and choose random weights because โI am autoregulating.โ

How Does RIR Compare With RPE?
RIR and RPE are closely related in resistance training.
RPE means rating of perceived exertion.
A common resistance training scale links the two like this:

If you understand:
โI had two reps left.โ
Then RIR may feel easier.
If your program already uses RPE, there is no need to change simply because RIR sounds newer.
What Does 3 RIR Feel Like?
Three reps remain.
The set should feel challenging.
But you are still in control.
Your technique should remain solid.
You should feel confident that three more good reps were available.
This can be a useful effort level early in a training block.
It can also work for exercises where you want to manage fatigue.
What Does 2 RIR Feel Like?
Now the set is hard.
You could perform about two more good repetitions.
There is little room left.
You are close to failure but not there yet.
I like this area for a lot of productive resistance training.
What Does 1 RIR Feel Like?
You believe only one good rep remains.
The set should feel very hard.
Your next rep would probably be slow.
But you are confident you could complete it.
This level works well for some hard muscle building sets.
It also creates more fatigue than stopping earlier.
What Does 0 RIR Mean?
Zero RIR means no full repetition remains.
You have reached muscular failure.
If you attempt another rep with the same technique and full range, you cannot complete it.
Do not confuse this with discomfort.
A set can hurt long before you reach failure.
Should You Train to 0 RIR?
Sometimes.
Not every set.
A 2025 randomized trial studied 42 resistance trained men and women.
One group performed a single set of nine exercises to failure.
The other stopped with 2 RIR.
Both groups improved across most measures after eight weeks.
Strength changes were similar.
Some muscle growth measures tended to favour failure, but the differences were modest.
This does not make failure useless.
It also does not make failure mandatory.
Which Exercises Are Better for Failure Training?
I prefer lower-risk exercises when pushing to 0 RIR.
Machines and isolation movements are often easier to manage.
Examples include:
- Leg extensions
- Leg curls
- Cable curls
- Triceps pressdowns
- Some chest press machines
A heavy free-weight squat is different.
The cost of a missed rep is higher.
Use proper safeties, spotting, and judgment.
Is 3 RIR Enough to Build Muscle?
Yes.
A set does not suddenly become useless because you stop three reps before failure.
The evidence suggests that muscle growth tends to improve as sets finish closer to failure.
But there is no proven line where 4 RIR produces nothing and 3 RIR suddenly produces growth.
Think of proximity to failure as a range.
For most muscle building work, 1 to 3 RIR is a practical place to spend much of your training.
Is 5 RIR Too Easy?
That depends on the job of the set.
For a warm-up, 5 RIR is fine.
For learning technique, it may be useful.
For explosive power work, staying farther from failure can also make sense.
For every muscle-building working set, I would usually want more effort.
What RIR Should Beginners Use?
Beginners should not obsess over exact numbers.
They have not yet built a good internal reference for failure.
I would start with several good reps left in reserve.
Learn the movement first.
Build confidence.
Then experience harder sets on safer exercises.
RIR becomes more useful as you learn what an easy, moderate, hard, and near-failure set feels like.
The current ACSM guidance supports the bigger idea too.
Consistent progressive resistance training matters more than chasing small programming details.
Does Training Experience Make RIR Perfect?
No.
Experience gives you more training memories.
It does not turn your brain into a rep counter.
Newer research has found that exercise type also affects accuracy.
In a 2025 trial, participants estimated RIR more accurately in the bench press than in the squat.
Their bench press accuracy also improved during the training period.
A separate small study comparing experienced and newer lifters in the squat did not find a clear accuracy advantage for the experienced group.
Practice helps.
But never assume your estimate is perfect.
Why Are Upper Body RIR Estimates Sometimes Better?
The newest systematic review found better RIR accuracy in upper body exercises overall.
There may be several reasons.
Lower body exercises can involve more total fatigue.
Breathing and discomfort can rise faster.
Technique can also become more complex.
Do not treat this as a universal law.
Use it as a reminder that RIR accuracy changes by exercise.
Why High Rep Sets Fool You
Imagine doing a set of 25 leg presses.
Your legs burn.
Your breathing gets heavy.
You want to stop.
But wanting to stop is not the same as being unable to perform another rep.
This is one reason high rep sets can make RIR harder to judge.
Light loads also let fatigue build over a longer set.
The latest review supports this problem.
Accuracy tends to fall as repetition counts rise.
Technical Failure Versus Muscular Failure
These ideas are related but different.
Muscular failure means you cannot complete another full repetition despite trying.
Technical failure means you cannot keep performing the movement with the technique standard you chose.
I prefer to base RIR on clean repetitions.
Suppose your next squat would require your depth to change badly.
I would say your useful set is finished.
You do not need to prove that an ugly rep can still move.
How Can You Calibrate Your RIR?
Use this simple exercise.
- Pick a safe machine or isolation exercise.
- Choose a weight you can control.
- Perform your normal set.
- When you think you reach 3 RIR, remember the feeling.
- Keep doing good reps.
- Stop when another good full rep is impossible.
- Compare your estimate with what actually happened.
If you estimated 3 RIR and completed four more reps, you were close.
If you completed nine more, your scale needs work.
That is okay.
The point of calibration is to learn.
Do Not Calibrate Every Exercise to Failure
You do not need to test yourself constantly.
That would create unnecessary fatigue.
Use occasional safe tests.
Then return to normal training.
You are building awareness.
You are not trying to prove toughness.
How Can RIR Help With Progressive Overload?
This is one of my favourite uses.
Imagine your program says:
3 sets of 8 to 10 reps at 2 RIR.
You begin with:
50 kg for 8 reps at 2 RIR.
After several weeks, you reach:
50 kg for 10 reps at 2 RIR.
You completed more reps with the same load and the same estimated effort.
That is progress.
You can now consider a small load increase.
RIR helps stop progressive overload from becoming:
โAdd weight every week no matter what.โ
What if RIR Drops Across Your Sets?
This is normal.
Imagine:

The weight stayed the same.
The reps stayed the same.
Fatigue increased.
That does not mean something went wrong.

If every set is supposed to finish at 2 RIR, you may reduce the load slightly later in the exercise.
Can Rest Time Change Your RIR?
Yes.
If you rush your next set, fatigue from the previous set is still present.
The same weight can therefore feel much closer to failure.
Rest and RIR work together.
This is another reason to keep rest periods reasonably consistent when tracking performance.
Does RIR Replace Percentage Based Training?
No.
A percentage of one rep max tells you how heavy the load is relative to your maximum.
RIR tells you how close the set is to the end of your current repetition capacity.
You can use both.
For example:
3 sets of 5 with a heavy load, stopping around 2 RIR.
That gives you a load goal and an effort goal.
Can RIR Help on a Bad Training Day?
Yes.
This is where autoregulation becomes useful.
Your strength is not identical every day.
Sleep changes.
Stress changes.
Training fatigue changes.
A fixed weight may feel easy one week and unusually hard the next.
An RIR target lets you adjust the load while keeping the intended effort closer to the plan.
That does not mean changing everything because you feel lazy.
It means using performance information intelligently.
Should You Use RIR for Power Training?
RIR is less useful as the main target for explosive training.
Power depends on moving with speed and intent.
A power set can lose its purpose before you get anywhere near failure.
The 2026 ACSM position stand emphasizes fast concentric intent and appropriate loads for power.
For jumps, throws, and other explosive movements, movement quality and speed matter more than chasing a low RIR.
Can You Use RIR During a Deload?
Yes.
During a lighter week, you can deliberately stop farther from failure.
You might use more RIR than during your normal hard training.
There is no single scientifically proven deload RIR.
The point is to reduce training stress.
RIR gives you one easy way to describe that.

How Does RIR Work in a Real Workout?
Here is a simple example.
Goblet Squat
3 sets of 8 reps at about 3 RIR.
Dumbbell Bench Press
3 sets of 8 to 10 reps at about 2 RIR.
Dumbbell Row
3 sets of 10 reps at about 2 RIR.
Biceps Curl
2 sets of 10 to 15 reps at about 1 to 2 RIR.

Can Bodyweight Exercises Use RIR?
Yes.
RIR does not require a barbell.
Suppose you perform push ups.
You stop at 12.
You believe three more clean reps were available.
That is about 3 RIR.
The same idea works with:
- Squats
- Push ups
- Rows
- Split squats
- Glute bridges
- Core exercises where reps are appropriate

How Accurate Does RIR Need to Be?
Accurate enough to guide training.
Not perfect.
If you call a set 2 RIR and it was really 3 RIR, your workout has not failed.
If every set you call 2 RIR is actually 8 RIR, you have a bigger problem.
Look for useful consistency.
That is more realistic than chasing perfect perception.

If you want one system to remember, use this.
- Learn what a clean rep means for each exercise.
- Use about 1 to 3 RIR for most hard muscle building work.
- Use about 2 to 3 RIR for many heavy strength sets.
- Use 0 RIR selectively rather than automatically.
- Expect less accuracy on long high rep sets.
- Calibrate your estimates occasionally.
- Track load, reps, and RIR together.
That gives you enough information to make RIR useful without turning training into a math exam.
