The RPE scale for strength training helps you judge how hard a set was by asking one practical question.

How many clean reps did you really have left?

That is the useful version of RPE for lifting.

RPE 8 usually means about two good reps remained.

RPE 9 means about one.

RPE 10 means no more clean reps were available.

The hard part is not memorizing the chart.

The hard part is learning to judge yourself honestly.

Quick Answer: How Hard Should a Strength Training Set Feel?

For most strength training, not every set needs to feel maximal. RPE 6 to 8 works well for much of your training volume. RPE 8 to 9 suits harder work. RPE 10 means true limit effort. Use the scale to describe how close the completed set was to failure, not how dramatic or uncomfortable it felt.

This is the core of RPE-based training.

What Does RPE Mean in Strength Training?

RPE means rate of perceived exertion.

There are several RPE systems.

The original Borg scale runs from 6 to 20.

Other general exercise scales use 0 to 10.

Resistance training uses a more specific version.

For lifting, the most useful scale links RPE to reps in reserve.

Reps in reserve means the number of extra repetitions you believe you could still perform before reaching failure.

This is often shortened to RIR.

The strength-specific scale was developed to make effort easier to use for load selection and autoregulation.

The scale is useful.

It is not perfect mathematics.

If you say RPE 8, that does not guarantee exactly two more repetitions existed.

It is your best estimate.

10 Smart Rules for Using the RPE Scale for Strength Training

1. Rate Reps Left, Not How Miserable You Feel

This is the first rule.

A burning muscle is not automatically RPE 10.

Being out of breath is not automatically RPE 10.

A hard set of twenty leg extensions may burn badly while four reps still remain.

A heavy single can feel calm and controlled but still be near your limit.

For lifting, judge proximity to failure.

Ask:

How many more technically acceptable reps could I have done?

That answer matters more than discomfort.

2. Judge the Completed Set, Not the First Rep

A heavy bar can feel heavy as soon as you unrack it.

That does not tell you the final RPE.

You may unrack a squat and think:

โ€œThis feels terrible.โ€

Then complete all five reps cleanly with several more available.

The set was not RPE 9 just because the first rep felt intimidating.

Finish the planned set.

Then rate it.

3. Learn What RPE 8 Actually Feels Like

This is the rating most people talk about.

RPE 8 meaning is simple.

About two good reps remained.

The set should feel like serious work.

But it should not look desperate.

You should not be wondering whether the final prescribed rep will move.

That is closer to RPE 9.5 or 10.

You should also not finish and feel that five more reps were easy.

That was not RPE 8.

4. RPE 9 Means One Good Rep Was Left

RPE 9 is hard.

Bar speed may slow.

You need focus.

The set may look demanding.

But you believe one more good repetition was still available.

Not three.

Not zero.

One.

This is already high effort.

You do not need every working set here.

5. RPE 10 Means the Set Reached Your Limit

RPE 10 means no extra clean repetition remained.

If you attempted another rep, you would fail or move outside the technique standard you are willing to accept.

This is training to failure or very close to it.

RPE 10 does not always look dramatic.

A heavy single can reach RPE 10 without much muscle burning.

A high rep isolation set may involve much more discomfort.

The number describes reps left.

Not theatre.

6. Adjust the Next Set When You Miss the Target

This is where RPE becomes useful.

Imagine your program says:

Bench press.

4 sets of 5.

Target RPE 8.

You use 90 kg for the first set.

But it feels like RPE 9.5.

Do not keep 90 kg because it was written in your notebook.

Reduce the load.

Your goal is to bring the next set closer to the intended effort.

If the first set feels like RPE 6.5, a modest increase may make sense.

This is autoregulation.

The plan still has structure.

You simply adjust the load to match today's performance.

7. Expect RPE to Rise Across Repeated Sets

Fatigue accumulates.

That is normal.

Imagine:

100 kg for 5 at RPE 7.

Rest.

100 kg for 5 at RPE 8.

Rest.

100 kg for 5 at RPE 9.

The weight did not change.

Your fatigue did.

This matters when a program says โ€œ3 sets at RPE 8.โ€

Some programs expect you to adjust load so every set stays close to 8.

Other programs expect effort to rise across sets.

Follow the method your program intends.

8. Calibrate RPE on Exercises You Can Fail Safely

You cannot learn RPE well without learning what your limit feels like.

But you do not need to repeatedly fail heavy barbell squats.

Use safer exercises for calibration.

Examples include:

  • Machine chest press
  • Leg press
  • Chest-supported row
  • Leg curl
  • Cable curl
  • Triceps pressdown

Suppose you stop a set and call it RPE 8.

You believe two reps remained.

On an occasional supervised calibration set, continue safely.

If you complete five more reps, your estimate was too high.

If you barely complete one, it was too low.

This feedback teaches you the RIR scale.

9. Match Proximity to Failure to the Training Goal

Strength and hypertrophy are related.

They are not identical goals.

For strength, productive work does not require every set to reach failure.

A lot of useful strength work can live around RPE 6 to 9 depending on the program.

For muscle growth, getting reasonably close to failure matters more.

That still does not mean every set must reach RPE 10.

Research comparing failure and non-failure training has not shown that true failure is required for strength or muscle gain.

The practical goal is enough effort.

Not maximum fatigue at all costs.

10. Record RPE Honestly

Your log is only useful if you tell the truth.

Record:

  • Exercise
  • Weight
  • Repetitions
  • Sets
  • RPE

If 180 kg was supposed to be RPE 8 but felt like 9.5, write 9.5.

Do not write 8 because that is what the program wanted.

The mistake is useful information.

Fake precision is not.

RPE Versus RIR: What Is the Difference?

RPE vs RIR sounds more complicated than it is.

RIR asks:

How many reps were left?

RPE translates that estimate onto a scale.

Two reps left roughly equals RPE 8.

One rep left roughly equals RPE 9.

No reps left equals RPE 10.

For beginners, I often prefer the RIR question.

โ€œCould I do two more?โ€ is easier to understand than โ€œWas that an eight?โ€

Once the skill improves, the two systems feel almost interchangeable.

RPE Is Not the Same as the General Borg Scale

This distinction matters.

The Borg RPE scales were designed to describe general exertion.

They are widely used in aerobic exercise and clinical settings.

The resistance training version links ratings to repetitions remaining before muscular failure.

So when a strength program says:

Squat at RPE 8.

It usually means about two reps in reserve.

It does not mean your general breathing effort should feel like eight out of ten.

How Accurate Are People at Estimating Reps in Reserve?

Not perfectly accurate.

That is expected.

Research has found that RIR estimates become more reliable in some conditions than others.

One study using squat, bench press, overhead press, and row found that estimates were more accurate with heavier loads.

Accuracy was highest around 85% of one-repetition maximum and weaker with 75% and 65% loads.

This makes sense.

Near the end of a heavy set, the number of possible remaining reps becomes easier to judge.

Far from failure, the estimate is fuzzier.

The Latest 2026 Research Shows RIR Can Be Learned

This is a useful update.

A 2026 open-access study included 26 adults.

Thirteen were younger adults with an average age of 33.

Thirteen were older adults with an average age of 67.

They completed six training sessions across six weeks.

The exercises were bench press and leg press.

Participants estimated when they reached four reps in reserve and two reps in reserve.

Then they continued to concentric failure so the researchers could measure the error.

Accuracy improved across the six sessions.

Mean absolute error fell by as much as 2.3 reps in some conditions.

The researchers found no evidence that the older group was worse at learning the skill.

This matters.

RPE is not something you are simply born understanding.

You can practice it.

Beginners Should Not Pretend to Know Half-Point RPE

If you are new to lifting, keep the scale broad.

Use:

You probably do not need 7.5 and 8.5 during your first month.

First learn:

What does three reps left feel like?

What does two feel like?

Precision can come later.

Why RPE Is Harder With Light High Rep Sets

Imagine you are doing twenty reps.

At rep ten, how many reps remain?

Seven?

Nine?

Twelve?

That is hard to judge.

Now imagine you are at rep eighteen and the set is clearly slowing.

The answer is easier.

This is why proximity to failure becomes easier to estimate near the end of a set.

It is also one reason RPE can feel more precise during heavier lower rep work.

Should Beginners Train to Failure to Learn RPE?

No.

Do not turn every set into a test.

Occasional calibration can help.

Constant failure is unnecessary.

Choose exercises where failure is safe and technically simple.

A machine is often easier than a loaded barbell squat.

Use a spotter or suitable safety equipment when needed.

What RPE Should You Use for Strength?

There is no single perfect RPE.

My practical framework looks like this.

RPE Range Useful Role
6 to 7 Technique work, lighter volume, early training block work, easier sessions
7 to 8 Much of normal productive volume
8 to 9 Harder strength work, top sets, lower-volume demanding work
9 to 10 Very hard work, selected testing, occasional limit sets

This is a framework.

It is not a universal law.

A good program may use different targets for different lifts and phases.

What RPE Should You Use for Muscle Growth?

Muscle growth responds well to sufficiently challenging training.

Sets that finish very far from failure are less likely to provide the same stimulus as harder sets when other variables are similar.

But training to failure is not required every time.

Meta-analyses have found no clear overall requirement to reach momentary failure for muscle growth.

This gives you room to train hard without turning every session into exhaustion.

Technical Failure Matters More Than Ugly Reps

I do not count every possible ugly repetition as reserve.

Imagine your squat depth disappears.

Your back position changes badly.

Your press turns into a completely different movement.

I would not call those clean reserve reps.

For practical training, your set ends when another acceptable repetition is no longer available.

This is sometimes called technical failure.

Your acceptable technique standard should be clear before the set begins.

A Heavy Weight Is Not Automatically a High RPE

Load and effort are different.

A heavy single can be RPE 6.

A lighter set of twelve can reach RPE 10.

Imagine a lifter who can squat 190 kg.

A 150 kg single may be comfortable.

Now imagine 120 kg for a long set taken close to failure.

The second set may have the higher RPE even though the weight is lower.

This is strength training intensity in terms of effort rather than just load on the bar.

Why Percentage Training and RPE Sometimes Disagree

Your tested one-rep max does not describe every future day perfectly.

Sleep changes.

Fatigue changes.

Stress changes.

Training load accumulates.

A weight that normally feels easy may feel hard today.

This is where RPE vs. percentage training becomes useful.

A percentage gives structure.

RPE gives feedback.

You can use both.

RPE Does Not Mean You Can Rewrite the Workout Whenever You Want

Autoregulation is not random training.

If the program says:

Squat.

4 sets of 5.

RPE 8.

RPE helps you choose and adjust the load.

It does not mean you replace the squat with curls because the warm-up felt strange.

A good RPE program still has structure.

Exercise choice is planned.

Sets are planned.

Reps are planned.

Effort is planned.

RPE gives you flexibility inside that structure.

How Should You Choose Your First Working Weight?

Use recent training.

Use your warm-ups.

Do not guess from nothing.

Imagine last week you benched 90 kg for 5 at RPE 8.

Warm ups feel normal today.

Starting near 90 kg makes sense.

If today's first work set feels like RPE 7, increase modestly.

If it feels like RPE 9.5, reduce the load.

This is what RPE is for.

How Much Should You Change the Weight?

There is no universal percentage for every exercise.

A small miss needs a small adjustment.

A big miss needs more.

If the target was RPE 8 and you hit 8.5, you may not need to change anything.

If you hit RPE 10, the next set probably needs less load.

Do not turn every adjustment into complicated arithmetic.

Your program may already include specific percentage changes.

Use them if it does.

How Should RPE Progress Through a Training Block?

One option is to let effort rise across the block.

For example:

  • Week 1: RPE 6 to 7
  • Week 2: RPE 7
  • Week 3: RPE 7 to 8
  • Week 4: RPE 8
  • Week 5: RPE 8 to 9

Then the program may deload or change emphasis.

Another program may keep RPE stable and increase load when performance improves.

Both approaches can work.

RPE is a tool.

It is not the entire training program.

How Do Warm-Up Sets Fit Into RPE?

Warm-ups also have an effort level.

You usually do not need to record every one.

A warm-up single may feel like RPE 4.

That is fine.

Its job is preparation.

Warm ups should help you judge today's readiness without making you tired before the working sets begin.

Can Bar Speed Help You Judge RPE?

Yes.

It is one useful clue.

As a set approaches failure, reps often slow down.

Experienced lifters learn how their normal bar speed changes as effort rises.

But slow does not automatically mean RPE 10.

Some people move heavy loads slowly even with reps left.

Some exercises slow more than others.

A 2024 systematic review found meaningful relationships between RPE, movement velocity, and resistance training intensity.

Still, velocity is one clue.

Not the whole answer.

Can Older Adults Use RPE?

Yes.

The August 2026 study is especially useful here.

Older adults with an average age of 67 improved their RIR estimation across six sessions just as the younger group did.

The researchers found no evidence of an age difference in baseline accuracy or ability to learn the skill.

This does not mean every older adult should train near failure.

Medical history, exercise selection, balance, joint health, and training experience still matter.

But age alone does not make the RIR concept unusable.

When Does RPE Work Best?

I like RPE when:

  • You already know the exercise
  • Your technique is consistent
  • Your day to day strength changes
  • You train compound lifts
  • You keep a training log
  • Your program uses top sets and back off work
  • You need autoregulation

RPE is especially useful when a fixed percentage no longer matches how strong you feel that day.

When Is RPE Less Useful?

It works poorly when:

  • You do not know what failure feels like
  • The exercise is new
  • Technique changes every repetition
  • You confuse pain with effort
  • You intentionally change your rating to protect your ego
  • You are very far from failure and trying to estimate exact RIR

This does not mean the scale failed.

The estimate is only as good as the information behind it.

Common RPE Mistakes

Calling Every Hard Set RPE 10

A hard set is not automatically a maximal set.

If another clean rep existed, it was not 10.

Calling Every Working Set RPE 8

Your log should reflect reality.

Sometimes it was 7.

Sometimes 9.

Rating Breathing Instead of Reps Left

This happens after squats.

You may be breathing hard while the legs still have several reps available.

Using Fake Precision

A new lifter saying RPE 8.25 is usually adding precision they do not have.

Start simple.

Refusing to Lower the Weight

If the target was 8 and the first set was 10, adjust.

That is not weakness.

That is the system working.

Taking Every Set to Failure to Check Yourself

Calibration helps.

Constant testing does not.

How Accurate Does Your RPE Need to Be?

Useful.

Not perfect.

If you planned RPE 8 and the set was really 7.5, the workout did not fail.

Large repeated errors are the bigger problem.

If you keep calling RPE 6 work โ€œRPE 9,โ€ you may train too easily.

If you call RPE 10 โ€œRPE 8,โ€ you may create far more fatigue than the program intended.

Aim for consistency.

Not laboratory precision.

A Simple RPE Strength Workout Example

Squat

3 sets of 5 at RPE 7 to 8.

Strong reps.

No grinders.

Bench Press

1 top set of 5 at RPE 8.

Then reduce the load for two back off sets.

Chest Supported Row

3 sets of 8 at RPE 8.

About two good reps remain.

Leg Curl

2 sets of 10 to 15 at RPE 9.

This isolation movement can go closer to failure because the fatigue and technical cost are usually lower than a hard squat.

How Beginners Should Use RPE for the First Six Sessions

The newest research gives us a sensible starting point.

Think of the first several sessions as practice.

Session 1

Learn what RIR means.

Use whole numbers.

Session 2

Try to identify three reps left.

Session 3

Focus on two reps left.

Session 4

Compare the same feeling across two exercises.

Session 5

Use an occasional safe calibration set.

Session 6

Review your log.

Are you consistently rating too high?

Too low?

Improving?

Six sessions will not make everyone perfectly accurate.

But the 2026 study shows that the skill can improve over a short familiarization period.

Should You Use RPE for Every Exercise?

No.

You can.

You do not have to.

RPE is most useful when effort matters to load selection.

For small accessories, you may simply use a rep range and stop with one or two reps left.

There is no prize for recording RPE on every calf raise.

RPE Is Not a Substitute for Technique

Good effort does not fix bad movement.

If your squat changes shape completely at RPE 8, the problem is not the scale.

Use a load you can control.

Learn the exercise.

Then use RPE to manage effort.
